Strict Press - (no push of the legs. strict shoulder work). 2 warm up sets of just the bar for 10 reps then. Working up to 3 rep training max. 6 min AMRAP of. 3 Pull-Up Ladder (3-6-9 etc.)*. PLUS 3 burpees after each set. Eg, 3 pull-ups, 3 burpees, 6 pull-ups, 3 burpees, 9 pull-ups, 3 burpees, etc. Scale up to jumping pullups, assisted etc.

Bench Press 10, 8, 6, 6, 4, 4, 2 (with 20 full situps after each set). Work to your 2 rep. Maximum bench press. Start with a light weight set of 10, then add weight each set while dropping to 8, 6, 4, 4, 2, 2 reps. Perform 20 full situps after each set. Don't go for broke on each set. You are working to your two rep max. Row 1000 meters for time.
